The Overview

Attention is the ability to put your mind on something and keep it there while other things pull at it — not to think about it well, just to stay on it.

Emotions are information. They are physical signals telling you something is going on and pushing you to act—lights on a dashboard. But a dashboard only helps someone who actually looks at it. If you cannot hold your mind on your own chest for a few seconds, you will not catch the heat arriving there. The first time you find out you are angry will be when you hear your own raised voice, and by then, you are already acting on it. Attention buys you the seconds in between. Every other skill in this course runs on that gap.

Attention wanders, and that is not a problem you can fix. Most people quit meditating because they cannot stay focused, and they read the wandering as proof they are bad at it. The wandering is the exercise. The skill is the return: noticing you have drifted, and coming back without making a thing of it. Every drift is another repetition.

Think about shooting a basketball. The best players in the world miss about half their shots, and they never stop missing. Nobody watches a professional miss and concludes they cannot shoot.

Attention works the same way. When experienced meditators with over a thousand hours of practice were asked to watch their breath for twenty minutes in a brain scanner, they still lost focus about fifteen times—roughly once every eighty seconds (Hasenkamp and colleagues, 2012).

You will not make every shot. But you can make far more than you make now. Practice moves two things: you drift less often, and you notice sooner when you do (Mrazek and colleagues, 2013; Hasenkamp and colleagues, 2012). Noticing sooner shortens every episode. The two compound—fewer trips, and less time gone on each one. You do not get a permanently quiet mind; you get far more of your day spent exactly where you meant to be.

That is worth having by itself. Minds are somewhere other than the task about 47% of the time, and people are less happy when theirs is—during every activity measured (Killingsworth and Gilbert, 2010). Pleasant daydreams did not beat simply being absorbed in what you were doing. No kind of drifting did.

The amounts required to change this are smaller than most people picture. Thirteen minutes a day changed attention, memory, and mood in people who had never meditated—at eight weeks, though not yet at four (Basso and colleagues, 2019). One minute a day is a real place to start. And sessions can be seconds long. The teacher Yongey Mingyur Rinpoche advises short times, many times—one intentional breath, many times a day, waiting for the kettle or before you open your laptop. That instruction comes from a teaching tradition rather than from trials, and I pass it on because the mechanism is the same, and because a small practice you keep beats a serious one you quit.

One caution belongs here up front. Attention practice makes you notice more of what you feel, but noticing is not the part that helps you. Allowing what you find is the active ingredient, and that is a separate skill (Lindsay and colleagues, 2018). For some people, turning the volume up surfaces more than they can hold on their own—grief, fear, or a sense of being outside their own life. Observation is where allowing gets trained, and it is the better place to begin if the habit of leaving your body is old and familiar.

For everything else, attention is the prerequisite. Attention you can place on purpose is attention you can spend on the work in front of you, on the person talking to you, and on the physical signals inside your own body.

The Challenge

In one of the most telling studies I’ve seen, researchers put people in a brain scanner and placed a small heat pad against their forearm. At first, they turn the pad on and it’s just mild and comfortable. Twelve seconds later, they turn the heat up until it’s actively painful and unpleasant. Then they let it cool, wait, and warm the pad up again. They keep repeating this loop.

The participants quickly catch on: when they feel that mild heat, pain is exactly twelve seconds away. They start anticipating it, and the same brain regions that handle the pain start working before it arrives.

They begin to get nervous the second the mild heat shows up. Round after round, the beginners brace more heavily than the round before. A temperature that cannot hurt anyone is now driving the threat machinery (Lutz and colleagues, 2013).

Human life works a lot like that experiment. Painful things happen, and they hurt. There isn’t much we can do about that. But our brains struggle to accept that. We spend a massive chunk of our lives bracing for what might be coming. Some of that is helpful — planning can help us dodge unnecessary pain.

The rest of it is the warm patch. We drag future pain (anxiety) or past pain (rumination) into the present moment, playing it on a loop in a body that is currently perfectly safe. Because our imaginations are so powerful, much of what we rehearse never actually happens. When researchers asked chronic worriers to write down their fears and check back later, about 91% of the things they worried about never came true (LaFreniere and Newman, 2020). Nearly all of it was suffered anyway. And the backward-looking version carries its own bill: people who ruminate heavily are far more likely to slide into depression (Nolen-Hoeksema, 2000).

Meanwhile, the present moment gets hollowed out. When researchers checked in with thousands of adults at random moments throughout the day, they found people were thinking about something other than what they were doing about 47% of the time. The result was clear: no version of drifting beat simply being present (Killingsworth and Gilbert, 2010).

Put that together. When we lack the ability to steer our own attention, we do two things at once: we pull fake pain from the past and future into the present, and we water down whatever is actually in front of us.

When you move through life completely unaware of how your focus is drifting, your attention becomes a free-floating resource. And if you aren’t directing it, someone else will happily move it for you.

The modern world is engineered to capture that drifting attention. The entire field of marketing is designed to find a feeling you already carry — that you are behind, that you aren’t enough, that you are unsafe — and hang a product on it. Our movies, feeds, news cycles, and cultural pressures are all built to tap into your emotional world and push you toward a specific action.

In a global economy that sells consumption as the primary route to feeling better, this hijacking of our attention gets disastrously expensive. Across hundreds of samples, the people who put the most weight on money and possessions report lower wellbeing, not higher (Dittmar and colleagues, 2014). We buy the product, but the underlying emotional need stays untouched. So we buy more. We are largely asleep at the wheel while we wreck the planet, warp our body image, lash out at the people near us, build addictions, and slide into depression.

It doesn’t stop there. Bodies aren’t built to run on constant systemic stress. When the alarm never switches off and the culture keeps pushing, something has to give — so we start turning the signal down. Feelings get quieter, or stop arriving. When the overwhelm gets large enough, people leave their bodies altogether — a sense of watching your own life from somewhere outside it, or going blank and losing stretches of time, called dissociation.

That reads like a list of faults, but it isn’t one. Every item on that list worked. Numbing works. Going flat and saying you are fine works. If being fully present meant being overwhelmed, or terrified, or in pain, then checking out was the exact right answer. Your mind was incredibly smart to learn it. None of this is a flaw in your character; it is a survival strategy.

For some of us, that strategy is still running long after the actual threat has passed. When a brain gets wired for danger early on, the alarm system gets stuck in the “on” position, even if you are lucky enough to have finally made it to a safe place. For others, the danger hasn’t passed. You might still be in an environment that is genuinely unsafe, or a system that is actively hostile, and you are simply looking for a way to find a few minutes of calm between the shocks.

Whatever your reality is, if this lands close to home — if the habit of leaving your body is old, deep, and familiar — there is no rush here. Forcing yourself to suddenly strip off the armor and “stay present” is the wrong move. It will only make the alarms ring louder. If you recognize these patterns in yourself, and you decide you would like to try living a different way, Observation is the gentle first step.

Because the trouble with turning the signal down is what gets lost along with the pain. Emotions aren’t good or bad. They are information — lights on a dashboard telling you what is happening under the hood, and pushing you to act. Turning them down doesn’t fix the engine. It just means nobody is reading the gauges. And reading them takes attention: just enough to stay pointed at your own chest for a few seconds while it reports. Without that, the lights keep burning for threats that aren’t there, and the ones that actually matter go unread.

The Benefit

Another group sat in that same scanner.

They got the exact same heat, the same warm patch, and the same warning. But these people had been practicing for a very long time. Every one of them had at least ten thousand hours behind them, and most had far more.

They didn’t feel less heat. When asked to rate how hot the pad was, they gave the exact same answers as everyone else. It bothered them less (Lutz and colleagues, 2013).

Underneath that answer, their brains were doing something entirely different. During the warm patch, before anything hurt, their pain regions and their amygdala — the brain’s threat-detection center — were significantly quieter than the beginners’. The more hours a person had practiced across their life, the quieter those regions ran. Then, during the actual heat, the network that decides what is worth your attention worked harder in the experts than in the beginners. But across the rounds, the experts settled while the beginners wound tighter. They were less braced beforehand, more present during, and faster to recover afterward.

The heat still hurt. Ten thousand hours did not make the heat any less hot, and no amount of practice takes pain out of a human life. What changed was what they were adding to it: the dread in front of it, the resistance during it, and how much each round loaded the next one.

A 2,500-year-old Buddhist teaching explains this perfectly. Imagine you are suddenly shot by an arrow. It hurts terribly. That is the unavoidable pain of life — the physical injury, the sudden loss, the harsh words. But what do most of us do next? We thrash around, we panic, we curse the person who shot us, we stress about whether it will ever heal, and we agonize over why this always seems to happen to us.

In doing so, the teaching says, we shoot ourselves with a second arrow.

The first arrow is the actual event. We rarely have control over it. The second arrow is the mental suffering we add to it. The untrained person feels two pains: physical and mental. The trained person feels the first arrow, but they do not fire the second (Sallatha Sutta, translated by Thanissaro Bhikkhu).

The brain scanner essentially measured those two arrows. “How hot was it?” is the first arrow, and the experts’ answers matched everyone else’s. “How much did it bother you?” is the second arrow, and that is the number that came down. The dread the beginners felt during the warm patch was just the mental arrow being fired twelve seconds early.

The offer here isn’t a perfectly silent mind or never firing the second arrow again. These were experts with decades of practice, and they still found the heat unpleasant. You fire that second arrow less often.

Almost everything painful about an ordinary week is second-arrow material. The hour spent sweating over a conversation that ends up going fine. The worries about the future that never actually happen. The argument replayed at two in the morning in a house where nothing is actually wrong. None of that is the first arrow. All of it is what we add.

This doesn’t mean you stop thinking about the past or the future. Thinking about what is coming is how you prepare, and thinking about what happened is how you learn. The difference is in how you do it. Concrete thinking — what do I actually say to her on Tuesday? — tends to help. Abstract, spiraling self-judgment — why do I always ruin things? — does not have an answer. Asking it isn’t working on a problem; it’s just firing more arrows (Watkins, 2008).

The goal of attention practice isn’t an empty head; it is a mind you can actually steer — the ability to realize you are thinking, and to ask yourself: Am I working on this, or am I just spinning?

From the inside, it doesn’t feel like perfect concentration; it feels like a shorter leash. Your mind still bolts, but it leaves less often, and you catch it much sooner. Before training, your mind leaves a difficult conversation and you rejoin ninety seconds later, having missed a whole paragraph. After, it leaves and you are back before the other person finishes their sentence.

That shorter leash changes how a normal day feels. A drifting mind gets captured by algorithms, feeds, and highly engineered distractions, and when you are used to that level of constant, frantic stimulation, quiet moments start to feel like an uncomfortable itch.

When you learn to anchor your attention, those quiet things come back. Sitting on the couch with nobody talking, or playing on the floor with an infant, stops reading as itchy boredom because you can finally hold your attention there long enough to enjoy it. And when you know where your attention is, the endless pulls of modern life start arriving as recognizable tugs rather than as your own ideas. A tug you can notice is a tug you can decline.

Attention training has hard limits. It does not survive bad conditions — a well-trained mind on five hours of sleep is worse than an untrained mind on eight. It is not a cure for ADHD, which requires its own targeted care. And attention does not teach you judgment. Knowing which argument is worth having and which is worth leaving comes from lived experience.

Most importantly, turning up your ability to notice what is happening inside you, without the separate skill of allowing what you find, is not what does the work — and for some people it surfaces more than they can hold. If your emotions went quiet years ago for a good survival reason, turning the dashboard back on is a delicate process.

But turning that dashboard back on is the entire foundation of this work.

Without focus, we cannot see our thoughts. We cannot accurately notice our feelings while they are still quiet enough to work with. If we can’t see the emotion, we can’t examine the beliefs beneath it, explore the actions it points us toward, or understand how those actions impact the people around us.

Attention creates a gap between what you feel and what you do. Everything else is about what you do inside that pause.

The Practice

Attention is a skill, and it is built like any other capacity.

Because this practice is thousands of years old, there are countless ways to do it, which can quickly become overwhelming. Different teachers and ancient texts will swear by their specific method. You truly can develop your focus using almost anything. You are training a single event—noticing you have drifted, and coming back—and it is the same no matter what you had been pointed at.

You can pick an anchor in your internal world. That might be the physical sensation of your breath, the tip of your nose, or a slow scan of your body. You might focus on the crown of your head, the points along your spine, your toes, or even your thoughts themselves.

But for some people, internal anchors just don’t feel right. If focusing inward is uncomfortable or distracting, no big deal—start with something else. Give your attention to the external world. You can stare at the flame of a candle, a single spot on the wall, or the entire wall. You can watch a bug crawling on the sidewalk or a single blade of grass. Anything works. The “right” anchor is simply the one you are willing to use.

Try a few before you settle, because your guess about what will suit you is not very good. When researchers gave 82 people who had never meditated three anchors in a row—the breath, a repeated phrase, and a simple image on a screen—about half ended up preferring the breath and the rest split between the other two. More than half of them ended up preferring a different anchor than the one they had picked before trying (Anderson and Farb, 2018).

Personally, my favorite anchor to start a session with is a single external dot, or something equally small. I like looking at a tiny object because it gives me immediate visual feedback. The second my mind drifts, my eyes usually lose focus, and the object blurs. I instantly know my attention wandered. After about five or ten minutes of that, my mind is calm enough that I can easily switch to another anchor, whether that is something internal or a broader external scene.

You just have to find what works for you. The only wrong way to do this is not paying attention.

And this is the most important part of the entire process: the moment you catch yourself not paying attention, you are already back. You haven’t failed. Catching your mind wandering and pulling it back to your anchor is the practice — the repetition that builds the muscle. Each of those four moments—attention on the anchor, the mind leaving, the catch, the return—shows up as its own distinct activity in the brain (Hasenkamp and colleagues, 2012).

One exception is worth naming. Sitting still with your own mind takes away the distraction that was covering whatever is underneath it. For most people what is underneath is boredom and a to-do list. For some—especially anyone carrying something that has never been dealt with—it is grief or fear arriving with nothing in the way. Watching the breath has its own version of this: for some people it makes breathing feel effortful and strange, and the strangeness turns into panic.

Neither of those means you are doing it wrong, and neither one means push harder. Make the sessions shorter. Keep your eyes open. Use an anchor outside your body—sound, a dot on the wall, your feet on the floor—instead of one inside it. And get another person involved rather than grinding through it alone. If the habit of leaving your body is old, deep, and familiar, Observation is the better place to start, and you can come back to this.

Start small, keep track, and slowly increase the challenge. Again, this is no different than learning a sport or an instrument. If you try to sit still in silence for an hour on your very first day, it will likely be too difficult and you will stop.

Instead, try one minute a day for the first week. Just one minute, but do it every single day. The next week, go up to two minutes. Keep stepping it up week by week until you reach a level that works for your life. For myself, my sweet spot is about 20 to 40 minutes, twice a day, which is more than most people need. Yours might be different. The goal isn’t to hit a specific number of minutes; it is to find the daily volume that keeps your mind anchored when you need it most.

Small daily amounts really do work, and they take a while. In one study, people who had never meditated were randomly assigned to either thirteen minutes a day of guided meditation or thirteen minutes a day of listening to a podcast, for eight weeks. Attention, memory and mood all improved in the meditation group—at eight weeks, but not yet at four (Basso and colleagues, 2019). If you are five weeks in and nothing has changed, that is roughly what the research would predict.

In one way this is not like learning an instrument. With an instrument, effort is the main lever. With attention, sleep is. Across about seventy studies of short-term sleep loss, lapses of simple attention took the biggest hit of anything measured, while the ability to reason barely moved (Lim and Dinges, 2010). If you are sleeping five hours a night and practicing ten minutes a day, the ten minutes is not the lever. Fix the sleep first.

What to Expect

Most of what follows comes from teaching experience rather than from trials. Studies measure whether a method worked; almost nobody measures what the road feels like along the way. Where there is research, I have pointed to it, but treat the timing loosely.

The first surprise is usually that you seem to be getting worse. A few weeks in, you will notice your mind wandering constantly—far more than when you started. That is not your attention falling apart. Catching the drift is a separate skill from not drifting, and it improves first. You are not wandering more; you are just seeing more of it. When researchers tried to measure this in experienced meditators, they ran into the exact same problem and said so plainly: with experience, fewer wandering episodes may happen, but the ability to detect them may go up at the same time, and a raw count cannot tell those two apart (Hasenkamp and colleagues, 2012). If a brain scanner cannot separate them, you certainly cannot from the inside. Take the increase in wandering as evidence that the noticing is working.

The first real change will show up outside your practice, not during it. Your formal sessions will probably still feel like a mess. Meanwhile, you will be in the shower, three sentences into replaying an argument from Tuesday, and you will suddenly catch yourself—something that simply did not use to happen. People miss this progress because they are watching their ten minutes for the change instead of watching their day.

The sessions themselves will stay uneven, indefinitely. You will have a great session, followed by one where you cannot stay anchored for two breaths, with no logical explanation you can find. Sleep, hunger, stress, and whatever is unresolved in your life move a single session far more than your technique does. Judging your overall progress by how one sitting went will tell you almost nothing.

The most encouraging part is not what most people guess: the people who start with the worst attention tend to gain the most. In a randomized study of two weeks of training, the improvement was concentrated in the participants who were the most distracted at the start (Mrazek and colleagues, 2013). If you came to this lesson because your focus is terrible, you are in the group with the most to gain, not the least.

A few situations make this work less well. Naming them means that if you hit a wall, you don’t take it personally:

  • An untreated sleep disorder: Fix that first, because no amount of attention practice will make up for it.
  • Unmedicated ADHD: This practice supports treatment; it doesn’t replace it.
  • Acute distress: Sitting alone with your own interior when you are completely overwhelmed is the wrong order of operations. Steady yourself first, ideally with another person, and come back to this later.
  • An unresolved crisis: If a genuine life situation is actively eating your attention, that attention is not coming back until the situation is dealt with.

One last thing, so it doesn’t catch you off guard years from now: this does not turn into effortless focus on demand. Long after the practice is well established, your mind still leaves. It leaves less often, and you catch it much faster, but it leaves.

The wandering isn’t a beginner’s problem that experienced people have solved—it is the thing you are practicing on.

The Evidence

The Heat Pad Study

A pad at 38°C cannot hurt anyone, and it started the pain machinery anyway. Lutz and colleagues, 2013 held a heating element at that harmless temperature for twelve seconds, then raised it. Most rounds went to a heat that person had already rated as painful. Some went six degrees cooler and did not hurt at all. So the warm patch was a warning that was usually right, and the warning alone was enough. In the untrained group the pain regions and the amygdala were already working during the harmless stretch, and across the run that activity climbed. Nothing about the warm patch changed. What changed was what their bodies had learned to expect from it.

Fourteen experts averaging 27,000 hours of practice rated the heat exactly as hot, and far less unpleasant. Before the pain their pain regions and amygdala ran quieter than the novices’ — and the quieter they ran, the more lifetime hours that person had, with age accounted for. During the heat itself they worked harder, across the regions that decide how much something grabs you. Across rounds the two groups moved in opposite directions: the experts settled, the novices wound up.

The “Two Arrows” is not research. The story of the two arrows comes from the Sallatha Sutta, which is roughly 2,500 years old. The scanner results happen to line up with it—intensity ratings unchanged, unpleasantness ratings down—which is worth noticing and is not the same as testing it.

Fourteen people in each group, and nobody was assigned to become a meditator. These were people who had already spent decades at it, compared against people who had not, and groups like that differ in ways the training has nothing to do with. The link between practice hours and a quieter insula is a correlation inside a small group, not evidence the hours caused the quiet. The study shows the pattern exists. It does not tell you what your practice will do to you.

What Drifting Costs

Almost nothing chronic worriers worry about happens. LaFreniere and Newman, 2020 had twenty-nine people diagnosed with generalized anxiety disorder record their worries for ten days, then followed those worries for thirty. 91.4% did not come true, and the most common individual result was 100%. They were selected for worrying far more than most, so this measures the worry that brings people to treatment.

Rumination predicts depression. Nolen-Hoeksema, 2000 found that people who respond to low mood by turning it over had more depressive symptoms later, and that new episodes started in them more often. It predicted anxiety too.

Minds are elsewhere about half the time, and no kind of wandering beat being present. Killingsworth and Gilbert, 2010 pinged 2,250 adults at random through the day on an app. Minds were elsewhere in 46.9% of the samples. People’s minds went somewhere pleasant far more often than somewhere unpleasant. It did not help them. Thinking about something pleasant left them no happier than being absorbed in whatever they were actually doing, and thinking about something neutral or unpleasant left them considerably less happy. Because people were pinged repeatedly over time, the researchers found that wandering tended to come before the dip in mood rather than after it.

Wanting things more goes with feeling worse. Dittmar and colleagues, 2014 pooled 259 samples to test whether people who put more weight on money and possessions report worse wellbeing. They do. The association is modest, strongest for risky spending behavior and harsh self-judgment, and it is correlational.

Concrete thinking helps; abstract self-judgment doesn’t. Watkins, 2008 found that what separates the repetitive thinking that helps from the kind that harms is not the subject but how specifically you chew on it. Abstract, evaluative turning-over—why am I like this?—left people recovering from bad moods more slowly than concrete step-by-step thinking, and more slowly than plain distraction. The how question works. The why question mostly doesn’t.

How the Practice Works

There is no anchor that is best for everyone, and your guess about your own is poor. Anderson and Farb, 2018 had 82 beginners try three different anchors: the breath, a repeated phrase, and a green circle on a screen. Afterwards, 49% preferred the breath, 30% the phrase, and 21% the image. More than half (56%) ended up preferring something other than what they predicted they would like before starting. The claim that all anchors work rests on the mechanism—noticing and returning is the same mental act whatever you were pointed at.

Wandering, noticing, shifting and holding each run on different machinery. Hasenkamp and colleagues, 2012 had fourteen practitioners press a button whenever they caught their mind wandering in the scanner, which let the four phases be modelled separately. Wandering used the default mode network—the system that runs when people are left alone with their thoughts. Noticing used the regions that flag salience. Shifting and holding attention ran on the executive regions, the ones that direct effort.

Small daily amounts work, and take about two months. Basso and colleagues, 2019 randomly assigned beginners to thirteen minutes of daily meditation or thirteen minutes of a podcast. Mood, attention, and memory improved in the meditation group at eight weeks. None of it had appeared at four weeks. The honest caveat: they recruited 76 people and finished with 42, meaning this result rests on the small group of people who stuck with it.

Sleep moves attention more than practice does. Lim and Dinges, 2010 pooled 70 studies of short-term sleep loss. Lapses of simple attention took the largest hit of anything measured, while accuracy on complex reasoning tasks barely moved.

What the Road Looks Like

You will seem to wander more, and nobody can prove otherwise. With experience, fewer wandering episodes may happen while the ability to notice them goes up at the same time, and a count of button presses cannot separate those two — that is the Hasenkamp team on their own results. If a brain scanner cannot tell them apart, you certainly cannot from the inside.

Your mind leaves less often. Mrazek and colleagues, 2013 found fewer off-task thoughts after two weeks of training. Brandmeyer and Delorme, 2018 interrupted twenty-four practitioners during a one-hour sit and found the more experienced half reported wandering less often than the less experienced half—though those people chose meditation for themselves, so that comparison is between two kinds of people rather than between trained and untrained. A 2021 review of 24 studies concluded that sustained practice reduces mind wandering, though the authors note the work needs repeating.

Even at a thousand hours, the mind still leaves. In the Hasenkamp study, practitioners averaging just under 1,400 lifetime hours pressed the button an average of 15.5 times across twenty minutes. That is one noticed episode of mind-wandering roughly every eighty seconds, in people with years of practice behind them.

The people who start with the worst attention gain the most. The Mrazek, 2013 study gave 48 undergraduates either attention training or nutrition training (to ensure both groups expected a benefit). The attention group improved on working memory—how much you can hold in mind and use at once—and reading comprehension, and the gain was concentrated in those who had been drifting the most beforehand. Forty-eight undergraduates in a single lab, though, so treat this as promising rather than established.

Where This Can Hurt You

Why the harm numbers run from 4% to 83%. Farias and colleagues, 2020 screened 6,742 citations and included 83 studies. Overall, 8.3% reported an adverse event. But split by study type, it was 3.7% in experimental studies and 33.2% in observational ones. Meanwhile, Britton and colleagues, 2021 used a 44-item interview and found 83% reported at least one side effect, about 40% one that affected their life outside the practice, with 14% reporting a bad effect that lasted more than a day, and 6% more than a month.

Trials that wait for participants to complain find almost nothing. Studies that systematically ask find a great deal. The spread is about the asking.

Those rates need a baseline next to them, and it is closer than it looks. Measured the same way, ordinary psychotherapy produces new or worsening symptoms in 42–51% of people and lasting bad effects in 3–14%. Meditation sits in the same range — the ordinary risk profile of doing something that works.

The symptom that does the most damage is the one that does not feel like damage. Hyperarousal — anxiety, sleeplessness — feels bad, so people notice it and report it. Dissociation is different: emotional blunting, a sense of unreality, feeling detached from yourself. It was less common in Britton’s sample and less likely to be experienced as unpleasant, and it carried five to ten times the risk of a bad effect that lasted. The authors are direct about what follows. Accepting those symptoms non-judgmentally is not enough, and should not be the only response.

Noticing is not the ingredient that helps. Lindsay and colleagues, 2018 gave 153 stressed adults one of three fourteen-day smartphone programs: monitoring plus acceptance, monitoring only, or a coping-skills control. All three were recorded by the same instructor, matched for length and tone, and the word “mindfulness” was never spoken. When faced with a lab stressor, the combined training lowered the stress response. Monitoring alone did not, coming out level with the control. Acceptance is the active ingredient. Importantly, the authors state directly that there was no evidence monitoring-only training worsened anyone’s stress response compared with the control group.

The evidence that watching yourself can hurt comes from correlations in untrained people. Desrosiers and colleagues, 2014 gave questionnaires to 189 adults already diagnosed with anxiety or depression. Watching your own experience went with more anxiety — unless the person could also let an experience sit there without reacting to it. Everyone was measured once, so this shows self-watching and distress travelling together. It cannot show which causes which.

Where the Evidence Is Weak

Training one mental skill rarely improves the others. Simons and colleagues, 2016 went through the brain-training industry’s evidence and found the same gradient everywhere: people get better at the task they practised, less at closely related tasks, and barely at all at the thing being sold — everyday life. So the claim worth making here is narrow: attention practice improves your ability to notice where your attention has gone. That it will make you smarter or better at your job is not what the evidence supports.

The field’s own critics have a long list. Van Dam and colleagues, 2018—a group including researchers sympathetic to the practices—went through what is wrong with this literature. The word “mindfulness” gets used for a dozen different things across studies. Samples are small. Comparison groups often receive nothing at all, guaranteeing a flattering result. Almost nobody checks for harm. And press reporting runs far ahead of the findings. They were not arguing the practices don’t work; they were arguing the confidence with which they are sold has not been earned.

“You notice sooner” is the thinnest leg in this lesson. The claim rests on the scanner study (Hasenkamp), where activity in self-referential regions dropped below its baseline in the five most-practiced participants, while persisting in the other nine. The authors note this may indicate faster disengagement, or simply that a well-learned task takes less neural work. Nobody has put a clock on how long a trained person takes to come back from a drift.

Short times, many times is not from this research. Every dose in this lesson comes from studies of sustained sessions. The instruction to practice for seconds at a time throughout the day comes from a teaching tradition, passed on because a modest practice you keep beats a serious one you quit. Treat the longer sitting as the evidenced version, and the short reps as the road that gets you there.

Two studies that go further than this lesson claims

Flash two numbers into a fast stream of letters and most people miss the second one — attention is still spent on the first. Slagter and colleagues, 2007 gave seventeen people that test before and after a three-month retreat running ten to twelve hours a day. Afterwards they caught the second number more often without losing the first, and scalp electrodes showed why: they spent less on the first one. They chose the retreat themselves, so this is not random assignment.

Over nine months, the same people ran three trainings in sequence — attention, then compassion, then perspective-taking (ReSource Project, 2017). Each thickened a different part of the cortex, and each person’s cortical change tracked their own improvement on the behaviour that module trained. Attention training moved attention. Compassion training moved compassion. Neither substituted for the other.

Closing

Attention improves with attention practice. That is the solid part — randomized trials, brain recordings, and people with decades behind them all point the same way.

How much it improves at a dose you will actually keep up is less settled. The strongest evidence for a dose a person might really take is two weeks of training in forty-eight undergraduates, and thirteen minutes a day for eight weeks in the forty-two people who finished out of the seventy-six who started.

How that improvement changes your life rests less on the studies than on the argument this lesson makes: noticing earlier is what every other emotional skill runs on, and if you cannot hold attention on yourself, there is nothing for those skills to work with.
